What is TDEE, how to calculate BMR, TEF, NEAT, and EAT, and how to adjust your daily calories based on real weight and measurement data.

Knowing how much your body uses per day is one of the most useful data for making accurate nutritional decisions. This article explains each component of TDEE, shows how to calculate with the most reliable formulas, and teaches the actual weight feedback calibration process.

The four components of TDEE

Direct answer: TDEE is the sum of: BMR (basal metabolic rate), TEF (thermic effect of food), NEAT (non-exercise activity) and EAT (planned exercise). The sum of these four components is the total daily energy expenditure. Understanding each one helps to calibrate interventions (diet, cardio, walking) where they generate more results with less effort.

BMR — Basal Metabolic Rate (60 to 70% of TDEE)

Energy to maintain vital functions at rest: breathing, circulation, kidney function, cell synthesis. Measured under standardized conditions (fasting, complete rest, stable temperature).

TEF — Thermic Effect of Food (8 to 12%)

Energy to digest, absorb and metabolize nutrients. It is not the same for all macros:

NEAT — Non-Exercise Activity Thermogenesis (15 to 30%)

Movement outside of formal exercise: walking, standing, gesturing, climbing stairs, household chores. It varies a lot between people — from 300 kcal/day (totally sedentary) to 2000 kcal/day (standing work with intense movement).

EAT — Exercise Activity Thermogenesis (5 to 15%)

Planned exercise expenditure: weight training, cardio, group classes. For someone who trains 1 hour/day, it represents 300 to 500 kcal.

How to calculate BMR (Mifflin-St Jeor formula)

Men:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5

Women:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161

Example

Man, 35 years old, 80 kg, 175 cm:

BMR = (10 × 80) + (6.25 × 175) − (5 × 35) + 5 = 800 + 1093.75 − 175 + 5 = 1724 kcal

Applying activity factor

Multiply the BMR by the activity factor to estimate TDEE:

For the man in the example, at a moderate level: TDEE = 1724 × 1.55 = 2672 kcal/day.

Katch-McArdle formula (more accurate if you have bioimpedance)

BMR = 370 + (21.6 × lean mass in kg)

Example: person with 65 kg of lean mass:

BMR = 370 + (21.6 × 65) = 370 + 1404 = 1774 kcal

More accurate because it considers body composition instead of gross weight.

How to calibrate with real data

Formulas have a margin of error of 10 to 15% for the specific individual. Actual calibration:

How TDEE changes over time

When losing weight

TDEE drops proportionally:

For every 3 to 5 kg lost, recalibrate calories by -100 to -150 kcal/day to maintain deficit.

When gaining mass

TDEE rises:

In prolonged deficit

Metabolic adaptation reduces TDEE beyond that expected from weight loss. Signs:

Myths about metabolism

“Metabolism stops after 30.” It doesn’t stop. It drops by about 1 to 2% per decade after age 40, not before. Variations before 40 are more due to changes in activity and lean mass than due to age.

“Eating every 3 hours speeds up metabolism.” Total TEF is the same with 3 or 6 meals. Frequency does not increase TDEE significantly.

“Fasting slows down metabolism.” In the short term (up to 48 hours), no. Very prolonged fasting can reduce; 16/8 does not reduce clinically.

“Cold water burns more calories.” There is a difference (thermogenesis to heat), but it is minimal — around 5 to 10 kcal per glass.

“Thermogenic increases TDEE a lot.” Caffeine and ephedrine increase it by 3 to 7%. Other ingredients have a marginal effect.

Common errors in interpreting the TDEE

Consider estimation as fact. Formulas are a starting point; real data calibrates.

Ignore NEAT. It is the most underrated and most adjustable component.

I think that training makes up for eating more. The cost of training is less than it seems; easily compensated by 1 large meal.

Do not recalibrate TDEE at cut. Result: apparent plateau that is, in fact, insufficient deficit for the new weight.

Weigh yourself every day and make a daily conclusion. TDEE is measured in a 2-3 week trend, not in days.
